It requires pulling your entire body weight vertically using only your arms and back, which demands a level of relative strength (strength relative to body weight) that many adults lack. A 2018 study found that fewer than 20 percent of adult Americans can perform a single strict pull-up, and the percentage is lower for women. This is not because the pull-up is inherently impossible; it is because most people have never trained for it systematically.
This guide provides a structured progression from dead hang (simply hanging from the bar) to your first unassisted pull-up, with specific exercises, volumes, and timelines for each phase. The progression typically takes eight to sixteen weeks depending on your starting strength and body weight, and it builds the specific strength patterns the pull-up demands rather than relying on general fitness to eventually produce the ability.
Understanding the pull-up muscles
The pull-up primarily trains the latissimus dorsi (the large muscles of the back that create the V-shape), the biceps, the brachialis (forearm), the lower trapezius, and the rhomboids. Secondarily, it trains the rear deltoids, the grip (forearms), and the core (which stabilizes the body against swinging). Weakness in any of these muscles can be the limiting factor that prevents a pull-up, but for most beginners, the lats and grip are the primary bottlenecks.
The pull-up also requires scapular control: the ability to depress and retract the shoulder blades (pull them down and together) at the initiation of the movement. Many beginners attempt to pull themselves up using only arm strength while their shoulder blades remain elevated and protracted (shrugged up and rolled forward). This is like trying to do a push-up without engaging the chest: the secondary muscles lack the strength to do the job alone. Training scapular control is the first phase of the progression.
Phase 1: Hang and scapular activation (Weeks 1 to 2)
Before you can pull yourself up, you need to be able to hang. The dead hang builds grip strength, decompresses the spine, and establishes the starting position for every pull-up variation. Grip a pull-up bar with both hands, palms facing away (pronated grip), shoulder-width apart. Let your body hang fully extended with arms straight. Hold for as long as you can.

Once you can hang for 20 or more seconds, add scapular pulls (also called active hangs). From a dead hang, pull your shoulder blades down and together without bending your arms. Band-assisted pull-ups. Loop a resistance band over the bar and place one foot or knee in the hanging end. The band provides elastic assistance that reduces your effective body weight. Start with a thick band (60 to 80 pounds of assistance) and perform three sets of five to eight reps. As you get stronger, progress to thinner bands (40, then 25, then 15 pounds of assistance). The band's assistance varies through the range of motion (maximum at the bottom, minimum at the top), which roughly matches the strength curve of the pull-up (hardest at the bottom, easiest at the top).
Negative (eccentric) pull-ups. Jump or step up to the top position of the pull-up (chin above the bar), then lower yourself as slowly as possible to the dead hang position. The eccentric (lowering) phase of a muscle contraction is stronger than the concentric (lifting) phase, so you can control your descent even when you cannot pull yourself up. Target a five-second descent. Perform three sets of three to five reps. Negatives are brutally effective and also brutally demanding; expect significant soreness in the first week.
Inverted rows (Australian pull-ups). Set a bar at waist height (a Smith machine or a bar in a squat rack works). Hang underneath the bar with your body straight and your heels on the floor. Pull your chest to the bar, squeezing your shoulder blades together at the top. This exercise uses the same muscles as a pull-up but at a reduced load because your feet remain on the ground, supporting part of your weight. Adjust difficulty by changing your body angle: more vertical is easier, more horizontal is harder. Perform three sets of eight to twelve reps.
Phase 3: Building volume and reducing assistance (Weeks 7 to 10)
By week seven, you should be able to perform band-assisted pull-ups with a thin band for sets of five to eight, lower yourself in a negative for at least five seconds, and perform inverted rows at a near-horizontal angle for sets of ten. The goal of this phase is to increase total pulling volume and progressively reduce the assistance until you can perform one unassisted rep.
The primary method is greasing the groove: performing multiple submaximal sets throughout the day rather than one exhausting workout. If you have access to a pull-up bar at home (doorframe pull-up bars cost $25 to $40), perform two to three band-assisted pull-ups every time you pass the bar. Over the course of a day, you might accumulate 20 to 30 total reps at submaximal effort. This approach keeps you fresh for each set, reinforces the movement pattern with high frequency, and accumulates substantial volume without the fatigue and soreness of a single high-volume session.
Every week, test with the next thinner band. When you can perform five reps with a thin band (15 to 20 pounds of assistance), attempt one rep with no band. If you get it, congratulations. If not, continue the progression and test again in a week. The transition from thin-band to unassisted often happens suddenly: one week you cannot do it, and the next week you can, because the strength accumulated through weeks of progressive training finally reaches the threshold.
Phase 4: Your first pull-up and beyond (Weeks 11 to 16)
Your first unassisted pull-up will likely be a grinder: slow, shaky, and barely clearing the bar. This is normal. The strength to perform a smooth, controlled pull-up comes from practicing the actual movement under full load, which you can only do once you have achieved that first rep.
The progression from one to five pull-ups uses the following protocol. Common sticking points include failure to clear the chin over the bar (strengthen the top-range with chin-over-bar holds: jump to the top and hold for ten seconds) and inability to initiate the pull from the dead hang (the scapular pull is weak: return to phase one scapular activation drills and add load with a light dumbbell between the feet).
Grip variations and their effects
The standard pull-up uses a pronated grip (palms facing away) at shoulder width. This emphasizes the lats and is the most common variation tested in fitness assessments. The chin-up uses a supinated grip (palms facing you), which shifts emphasis to the biceps and allows most people to perform more reps. If you cannot yet achieve a pronated pull-up, trying a chin-up first is a valid strategy because the added biceps contribution can bridge the strength gap.
A neutral grip (palms facing each other, possible on bars with parallel handles) is the most shoulder-friendly option and is recommended for anyone with shoulder discomfort during pronated pull-ups. A wide grip increases the lat stretch and reduces the range of motion but is harder for most beginners because it limits bicep contribution. Vary your grip as you advance, but master the standard shoulder-width pronated pull-up as your baseline.
From zero to your first pull-up
Phase 1 — Dead hangs (weeks 1-2): Grip the bar with an overhand (pronated) grip, hands shoulder-width apart, and hang with arms fully extended. The goal: build grip strength and shoulder stability to support your full body weight. Start with 3 sets of 10 to 15 second hangs, progressing to 3 sets of 30 second hangs. When you can hang for 30 seconds without grip failure, your grip is strong enough to support the pulling phase. Dead hangs also decompress the spine and strengthen the rotator cuff through passive shoulder loading — a dual benefit that makes them valuable even for experienced lifters.
Phase 2 — Scapular pull-ups (weeks 2-3): From the dead hang position, retract and depress the shoulder blades (pull the shoulders down and back) without bending the elbows. The body rises 1 to 2 inches — the movement is subtle. This exercise activates the lower trapezius and rhomboids, teaching the scapular control that initiates a proper pull-up. Without scapular engagement, beginners attempt to pull themselves up using only the arms (biceps and forearms), which lack the strength to move the full body weight. The scapular pull-up trains the larger, stronger back muscles to initiate and power the movement. 3 sets of 8 to 12 repetitions, progressing until the movement feels easy and controlled.
Phase 3 — Negative pull-ups (weeks 3-6): Jump or step to the top position (chin above the bar), then lower yourself as slowly as possible to a full dead hang. The eccentric (lowering) phase builds strength faster than the concentric (pulling-up) phase because muscles can control more weight eccentrically than they can lift concentrically. Start with 3 sets of 3 negatives, each lasting 3 to 5 seconds from top to bottom. Progress by increasing the lowering duration (5, then 8, then 10 seconds) and adding repetitions (3 sets of 5 negatives at 5+ seconds each). When you can perform 3 sets of 5 negatives with a 5-second lowering phase, you have sufficient eccentric strength to attempt a full pull-up.
Phase 4 — Band-assisted pull-ups (weeks 4-8, concurrent with negatives): Loop a resistance band over the pull-up bar and place one foot or knee in the band. The band provides assistance at the bottom of the movement (where you are weakest) and less assistance at the top (where you are strongest) — matching the strength curve of the pull-up. Start with a thick band (heavy assistance) and progress to thinner bands (less assistance) over weeks. Band-assisted pull-ups practice the full movement pattern — including the concentric pull that negatives skip — and build the specific motor pattern and confidence needed for the first unassisted pull-up.
